If you really can't do more than 30 mins, do some sort of intensity for sure.

I'm a pure diesel who has no sprint so I tend to focus what I'm good at, i.e. longer duration power, which benefits from lots of low intensity steady state. If you have more fast twitch muscle, which you presumably do (box jumps) you could do short sprint intervals. Look up Ronnestad intervals, those are nasty and really good at improving both anaerobic power and vo2max.

if steady state what wattage would you shoot for?
Right now I'm doing 12-15 hours a week so my low Z2 steady state is typically 50% of FTP, which a lot of cyclists would consider too easy (they're dum dums). In my case 50% of FTP is 145-150W. It barely feels like work but it reaps long term benefits.

2-3 times a week I'll do a relatively short Z3 or Z4 effort. My last one was a couple days ago, I did 255W avg/262W normalized over ~30 mins. 255W is about my "sweet spot", sub-threshold zone. I averaged 147bpm which is right at the border between my Z2 and Z3 HR.
